7 minute workout

A 7 minute workout is a short timed circuit: twelve bodyweight moves, about thirty seconds each, with a brief rest between. You need a wall, a sturdy chair, and a clock. It is a round, not a full training week.

How it works

The well-known 7 minute workout is a high-intensity bodyweight circuit published in ACSM’s Health & Fitness Journal by Brett Klika and Chris Jordan. The format is twelve exercises, each about thirty seconds, with about ten seconds to change position. The clock lands near seven minutes. A wall sit needs a wall. Chair step-ups and chair dips need a chair that will not roll. Push-ups, lunges, planks, and jumping jacks need the floor. There is no barbell in the original circuit.

The sport angle is the interval, not the brand name. Each slice is a bout. The rest is a handover, not a coffee. If you stroll through the thirty seconds, you did a gentle medley, not the circuit as written. If you rush the form to beat the clock, you load the joints instead of the muscles you meant. Sloppy sport is still loading something. Make sure it is the thing you intended.

The original authors describe repeating the circuit as you tolerate it, up to a few rounds. One pass is about seven minutes. Two or three passes are a longer session with the same map. That is still bodyweight practice, not a substitute for a sport you play, and not a substitute for walking the rest of the day. Sharp or one-sided pain is a stop. This page is not a diagnosis. Ten minutes of abs is a different clock

A 10 minute ab workout is a core block, not the twelve-move circuit with a longer name. Ten minutes on the floor can be crunches, a hollow hold, a side plank — chosen for a trunk you can control. It does not include jumping jacks or chair step-ups. If you came here for abs, do not pretend the full 7 minute workout is “mostly abs” because one or two of the twelve moves flex the trunk. Those two moves are slices. The rest of the circuit is legs, push-ups, and total-body work.

Thirty minutes for the whole body

A 30 minute full body workout is a longer practice. It still wants the whole athlete: a squat or sit-to-stand, a hinge, a push, a pull if you have a way to pull, and something that asks the trunk to stay braced. Thirty minutes is enough to warm up, work, and leave. It is not automatically three copies of the 7 minute workout. Three hard copies is a stacked high-intensity session, often too much for a day that still needs a commute and a night. One hard circuit plus easier movement for the rest of the half hour is a kinder thirty.

Place the round where it will actually happen. After a walk is better than after a heavy meal. Before a match it is a warm-up only if the effort stays below the match. Evening is fine if it does not steal bedtime. Finish the circuit, then live the rest of the day. Repeating a clean round on most days beats a heroic stack you do once and then avoid.

Isometric slices in the original list — wall sit, plank, side plank — are holds. If a clinician has already told you to be careful with straining and breath-holding, those slices are the ones to swap or skip. Swap in an easy march or a sit-to-stand you can breathe through. The clock can stay. The sport is still the interval.
